Muscle-up progression: 6 steps to your first bar muscle-up

A muscle-up is a fast, high pull followed by a dip on top of the bar. Build the pull-up and dip strength first, then practise the transition with negatives and a band.

Are you ready to start?

Start muscle-up practice once you can do about 10 strict pull-ups and 8 dips. Below that, the transition is hard to learn because you cannot pull high enough to reach it.

Start when you can do
10 strict pull-ups and 8+ dips

3–9 months

The 6 muscle-up steps

Steps 2 to 5 can run in the same session. Move on from each when you hit its target with clean reps.

  1. Pull-up and dip base Strict reps, full range, from a dead hang and down to at least 90° at the elbow on dips. Move on at10 pull-ups, 8+ dips
  2. Chest-to-bar explosive pull-up Pull as fast and high as you can. Aim the bar at your lower chest or belly, not your chin. Move on at3 × 5
  3. Straight-bar dip Dip on top of a single bar with your chest leaning over it. This is the second half of the muscle-up. Move on at3 × 8
  4. Muscle-up negative Start on top of the bar, lower slowly through the transition and into a hang. Move on at3 × 3, 3–5 seconds each
  5. Band-assisted muscle-up Loop a band over the bar, kneel or stand in it and practise the whole movement. Move on at3 × 3–5 with a light band
  6. Muscle-up Pull, turn the wrists over the bar as you reach the top, lean forward and press out. Move on atBuild to 3 × 3

A muscle-up workout

Train it 2 times a week at the start of a session. Keep explosive sets short: once the pull slows down, end the set.

Rest 2 to 3 minutes between sets.
Exercise Sets
Chest-to-bar explosive pull-up 4 × 3–5
Muscle-up negative 3 × 3
Band-assisted transition 4 × 3
Straight-bar dip 3 × 6–8

Mistakes that slow people down

  • Pulling to the chin. A chin-height pull is too low for the transition. Pull the bar toward your hips.
  • Hanging straight under the bar. Start with a slight swing or lean so your body moves around the bar, not into it.
  • Gripping too low. Hold the bar with your wrists slightly over it so they can turn over quickly at the top. On rings, use a false grip.
  • Chicken-winging. Getting one arm over before the other strains the elbow and shoulder. Practise negatives until both sides turn together.
  • Doing long explosive sets. Five fast reps train the muscle-up. Ten slow ones train endurance.

How long does a muscle-up take?

From a base of 10 pull-ups and 8 dips, most people get their first bar muscle-up in 3 to 9 months of practising twice a week. Lighter athletes and those with explosive pulling strength are often faster.

Ring muscle-ups take longer than bar muscle-ups because of the false grip and the moving rings.

Common questions

How many pull-ups do I need for a muscle-up?

About 10 strict pull-ups, including some that reach your chest. Fewer than that and the transition is very hard to reach.

Is a kipping muscle-up cheating?

For a first muscle-up a small swing is normal. Strict muscle-ups come later and need more pulling strength.

Should I learn bar or ring muscle-ups first?

Bar. The bar stays still and does not need a false grip, so it is the easier one to learn first.

Why can I not get over the bar?

Usually the pull is too low or too vertical. Pull higher, toward your hips, and lean your chest over the bar as you turn the wrists.
